Ingredients: 1 can sardines in olive oil (not seed oil), half an avocado, handful of arugula, lemon, black pepper.

Prep: Arugula on a plate, sliced avocado, sardines on top, lemon juice and pepper. Cold meal, no cooking needed.

Sardines sit at the bottom of the food chain — lowest heavy-metal burden of any oily fish, plus bone-in calcium.

Cod in Tomato-Olive Sauce

Ingredients: 150g cod fillet, 200g peeled tomatoes (no additives), black olives, garlic, olive oil, basil.

Prep: Sauté garlic in olive oil, add tomatoes and olives, simmer 8 min. Nestle cod into the sauce, cover, cook 6-8 min.

Lean fish + tomato lycopene — fat-soluble, so actually boosted by the olive oil in this dish — plus olive polyphenols.

Mussels in White Wine & Garlic

Ingredients: 500g fresh mussels, 2 cloves garlic, splash of white wine, olive oil, parsley.

Prep: Sauté garlic in olive oil, add mussels and wine, cover, steam 5-6 min until open. Discard any that stay closed.

The richest natural source of zinc and B12 of any food — both frequently depleted under chronic stress.

Grilled Shrimp with Garlic & Lemon

Ingredients: 150g shrimp (wild-caught if possible), garlic, olive oil, lemon, chili flakes (optional).

Prep: Sear shrimp 2-3 min per side in olive oil with garlic over high heat. Finish with lemon juice just before serving.

Very high protein, low saturated fat — astaxanthin (the pigment that turns shrimp pink) is itself a potent antioxidant.

Chicken Liver with Onion & Apple

Ingredients: 150g chicken liver, 1 onion in rings, half an apple sliced, olive oil or butter, thyme.

Prep: Cook onion soft in olive oil, add apple for the last 3 min. Sear liver separately, 2-3 min per side (still pink inside), combine.

The organ meat highest in vitamin A and B12 of any food — same ancestral-nutrition argument as the beef liver stew.

Lamb Chop with Rosemary & Garlic

Ingredients: 2 lamb chops, rosemary, garlic, olive oil, sea salt.

Prep: Marinate lamb at least 10 min in olive oil, chopped rosemary, and garlic. Grill or sear 3-4 min per side for medium.

Grass-fed lamb carries a more favorable omega-3/6 ratio than grain-fed meat; rosemarinic acid inhibits GABA transaminase — the same calming route as the Anti Stress tea.

Beef Liver Stew

Ingredients: 120g beef liver, 1 carrot, 1 onion, 2 cloves garlic, thyme, broth, olive oil, parsley.

Prep: Braise carrot/onion/garlic 10 min in olive oil and broth with thyme. Sear liver separately and briefly (2 min per side, not overcooked), add at the end.

The single most nutrient-dense meat (B12, iron, copper, vitamin A) — no isolated supplement needed for these micronutrients.

Oven-Roasted Chicken with Turmeric & Rosemary

Ingredients: 150g chicken thigh with skin, root vegetables, 1 tsp turmeric, black pepper, rosemary, olive oil.

Prep: Toss chicken and vegetables with olive oil, turmeric, pepper, and rosemary. Roast 35-40 min at 200°C.

Turmeric (NF-κB/COX-2 inhibition) works mainly locally in the gut here, not via blood levels — see the Golden Milk analysis for why piperine isn't required for that. Rosemarinic acid adds its own GABA-transaminase-inhibiting effect.

Turkey Roll with Spinach & Feta

Ingredients: 150g turkey breast (butterflied), 50g spinach, 30g feta, garlic, olive oil.

Prep: Wilt spinach briefly, mix with crumbled feta and garlic. Spread over the turkey, roll, secure, and cook 25-30 min in olive oil over medium heat, covered.

Turkey is among the leanest common meats; feta is fermented (sheep/goat milk), often better tolerated than cow-milk dairy.

Venison or Wild Boar Stew with Red Wine

Ingredients: 200g game meat, cubed, onion, carrot, bay leaf, juniper berries, splash of red wine, broth, olive oil.

Prep: Sear meat in olive oil, add vegetables, wine and broth, add bay leaf and juniper. Simmer gently 75-90 min until tender.

Game eats its natural diet — a fatty-acid profile comparable to grass-fed meat, without the antibiotic/hormone exposure of intensive farming.

Meatballs in Herbed Tomato Sauce

Ingredients: 200g ground beef (or half beef, half lamb), egg, chopped parsley, garlic, 300g peeled tomatoes, oregano, olive oil.

Prep: Mix meat with egg, parsley, and garlic, shape into balls, sear in olive oil. Add tomatoes and oregano, simmer 20-25 min.

Homemade means no phosphates/binders/nitrite found in processed ground-meat products — same additive-free principle as the rest of this protocol.

Duck Breast with Braised Red Cabbage

Ingredients: 150g duck breast, half a red cabbage in strips, apple, cinnamon, apple cider vinegar.

Prep: Score duck skin, start in a cold pan so the fat renders slowly: 6-8 min skin-side, 3-4 min flesh-side. Braise cabbage with apple, cinnamon, and vinegar 20 min in the rendered duck fat.

Duck fat is largely monounsaturated (comparable to olive oil); red-cabbage anthocyanins are released through braising.

Beef Bone Broth Stew

Ingredients: 200g stewing beef, 500ml (pre-made) bone broth with no additives, carrot, onion, celery, bay leaf.

Prep: Sear meat, add vegetables, broth, and bay leaf. With pre-made broth, 40 min simmering suffices; with fresh broth, allow 2-3 hours.

Bone broth supplies collagen/gelatin and glycine — an inhibitory neurotransmitter, and a counterweight to the often-excessive glutamate intake from processed food.

Tempeh Bowl with Fermented Vegetables

Ingredients: 120g tempeh, quinoa, avocado, sauerkraut, pumpkin seeds, olive oil.

Prep: Cube tempeh and pan-fry in olive oil until golden (8-10 min). Reheat pre-cooked quinoa, combine everything.

Double fermentation (tempeh + sauerkraut) for the microbiome; a complete amino acid profile via the quinoa-tempeh combination.

Ingredients: 200g mushrooms, walnuts, onion, garlic, tomato paste, oregano, 2 zucchini (halved, hollowed), olive oil, grated cheese (optional).

Prep: Finely chop mushrooms and walnuts, cook with onion and garlic until the liquid evaporates. Add tomato paste and oregano. Spoon into the zucchini boats, bake 20-25 min at 200°C.

Walnuts give a meaty texture plus omega-3 (ALA); mushrooms deliver umami depth through naturally occurring, balanced glutamate — not isolated as in processed food.
